You go, fast, do your best, 10-30 seconds, you stop, rest 1 minute or 2 minutes, do it again !
10 to 15 minutes a day to start.
Take a 2 days off or 3, till it doesn't hurt !!!!!
Fun Fact: remember CATABOLIC ? (please say yes) ANABOLIC is the opposite, it builds.
when you sleep, when you rest, you go into anabolic mode. if you dont take days off, you stay in the destructive mode longer (all together now: CATABOLIC!).
So by thinking your doing humanity and your belly a favor by training everyday, your just destroying it.
Fun Fact: (or maybe not so fun..) you cant build muscle, its impossible. YES I am being honest. (technicaly, you can only break muscle. Thats YOUR JOB, no diet, no pill, can do it for you)

Story time:
I was watching the Discovery Channel, many moons ago, falling asleep on a show about PRISONERS. MAXIMUM SECURITY, DEATH ROW. They were controlled like chicken at a KFC farm. Just saying. No gyms like in the movies, because they could kill someone with a 2 pound weight dumbbell, fast forward to where i woke up in shock: they showed a before and after picture of a guy that was there 17 years ! He came in 135 pounds, skinny, and he stayed alive, at close to 200 pounds with just muscle ! In prison, they can only do BODY WEIGHT EXERCISE. No equipment. I stood up and just like Michel Jackson was screaming at the tv, yelling at the cameraman to show James Brown feet to learn the techniques.. So was I, but so they would to HOW they built MUSCLE, and big, USEFUL, CHUNKS of MEAT !
(look at this, these are called EXERCISE CAGES) :
Burpees! (oh my ! Excuse me..) No, I mean it ! "BURPEES" they were mostly doing burpees. Its like this:

"heat it, break it, mash it, stretch it, feed it, leave it."
HEAT IT !
-Warm up at a comfortable intensity for 5 minutes. (I suggest running up and down ONE stair, jumping jacks)(just google it) but take it REAL easy.
BREAK IT !
Then, give your maximum effort for 15 to 30 seconds, followed by a 2-minute recovery, depending on your current level of fitness. You can walk during the recovery, BREATH. Perform between 6 and 10 of these intervals.
MASH IT !
squeeze and massage the places that hurt, in your case this exercise, the glutes (butt), legs, arms, pectorals (pecs, or chest muscles)
Its called DEEP TISSUE MASSAGE, its proven to do ALOT. (why do you think you GRAB your knee when you bang it ? or your head when someone hits it ?) (intelligently designed reflex)
STRETCH IT !
(i wont explain, google it lol)(COME ON THIS IS STARTING TO BE LONG ! lol I promis to write more another time !) (DONT SKIP THIS STEP !!! proven to help with the break down to be done correctly !)
FEED IT !
(water, a good meal with meat or fish, or beans, or yogourt,)(atleast 20-30 grams of protein) and a fruit or 2
LEAVE IT !
(Now its your bodies turn to rebuild it, sleep as best as you can, eat as best as you can) focus when the pain is gone. 1 or 2 or 3 days, and do it again BUT !
Try to be a tiny bit better every week.
Now hows that for Experimental Training :)

- Stand up
- Squat down like a frog keep looking forward
- Put yourself into Push-Up position by Kicking back your legs
- Try to do a full, or half, or girlie PUSH-UP (depends on your level)
- Kick forward.
